The Classic Physique Regime

12-Week Classic Bodybuilding Program

Build a balanced, muscular and aesthetic physique with broad shoulders, a developed upper chest and back, powerful arms, a tight waist and proportionate legs. Training style: Classic bodybuilding, hypertrophy, symmetry and controlled strength progression. Program length: 12 weeks. Training frequency: 6 resistance-training days per week. Rest day: 1 day per week. Recommended level: Intermediate to advanced. Session length: Approximately 70–100 minutes. Equipment: Commercial gym. Primary split: Arnold-style antagonist split. Day 1: Chest and Back — Strength Emphasis. Day 2: Shoulders and Arms — Strength Emphasis. Day 3: Legs — Quadriceps Emphasis. Day 4: Chest and Back — Hypertrophy Emphasis. Goal

Establish correct exercise technique. Develop the mind-muscle connection. Build tolerance to the training frequency and volume. Leave approximately 2–3 repetitions in reserve on most working sets.

Coach Notes

Week 4 Deload: Reduce working sets by approximately 40–50%. Use approximately 80–85% of the loads used during Week 3. Keep 3–4 repetitions in reserve. Do not use failure techniques. Complete 2–4 progressive warm-up sets before the first compound exercise of each session. Warm-up sets do not count as working sets. Sunday is full rest or light active recovery only. RIR targets — Weeks 1–3: 2–3 RIR. Week 4: 3–4 RIR.

Day 7 is rest and recovery. Options: easy walk 20–40 minutes, light mobility 10–15 minutes, optional gentle stretching. No intense resistance training. Prioritise sleep, hydration and nutrition.
Warm-up: Incline treadmill walk — 5 min; Band Pull-Apart — 2 × 15–20; Scapular Push-Up — 2 × 10–12; Light Cable Row — 2 × 15. Complete 2–4 progressive warm-up sets before the first pressing and pulling exercises.

Training Intensity Guide

Rate of Perceived Exertion (RPE)

RPE 6Approximately four repetitions left in reserve — used during deload weeks
RPE 7Approximately three repetitions left in reserve — standard accessory work
RPE 8Approximately two repetitions left in reserve — main compound working sets
RPE 9Approximately one repetition left in reserve — overload weeks on main lifts
RPE 10Technical failure — reserved for final isolation sets in Weeks 9–11 only

Tempo

  • Compound pressing and pulling movements: 2–3 second eccentric, controlled concentric
  • Isolation exercises: 3-second eccentric to maximise time under tension
  • Pause briefly at the peak contraction on curls, flyes and lateral raises
  • Do not use momentum on arm or shoulder isolation work — control every repetition

Rest Periods

  • Compound superset pairs: 90 seconds between exercises, 2 minutes between rounds
  • Single compound exercises: 2–3 minutes
  • Isolation exercises: 45–75 seconds
  • Supersets — arm and shoulder isolation: 45 seconds between exercises, 60 seconds between rounds
  • Leg press and hack squat: 90–120 seconds

Four-Week Progression Plan

Week 1Phase One: Foundation and Control (Weeks 1–3)
  • Train at 2–3 RIR (repetitions in reserve) on all working sets
  • Prioritise correct technique and positional quality on every repetition
  • Use conservative starting weights — do not go near failure
  • Record every exercise, weight and repetition from session one
  • Develop the antagonist superset rhythm on Chest & Back days
  • Week 4 is a deload: reduce sets by 40–50%, weight by 15–20%, stay at 3–4 RIR
Week 5Phase Two: Progressive Overload (Weeks 5–7)
  • Target 1–2 RIR on all main compound working sets
  • Week 6: add one extra working set to the designated priority exercise per session
  • Week 7: apply prescribed drop sets and finishers on safe isolation exercises only
  • Compound exercises should not be taken to uncontrolled failure at any point
  • Week 8 is a deload: repeat the Week 4 deload structure
Week 9Phase Three: Classic Physique Peak (Weeks 9–11)
  • Compound exercises: target 1 RIR
  • Final isolation sets: 0–1 RIR (technical failure permitted on safe exercises)
  • Do not add unprogrammed sets — quality over quantity
  • Week 10: attempt to exceed Week 9 reps with the same loads
  • Week 11: strongest technically correct performance week of the program
Week 12Week 12: Performance and Consolidation
  • Days 1–3: controlled rep personal bests — stop at approximately 1 RIR
  • Days 4–6: reduce accessory sets by 30–40%, remain at ~2 RIR
  • Remove all drop sets and finishers in Days 4–6
  • Record body weight, measurements and progress photographs
  • Review strength improvements across all six sessions
  • Do not attempt true one-repetition maximums

Optional Cardio and Daily Activity

Phases One and Two (Weeks 1–8)

Optional: 1–2 sessions per week20–30 minutes

Schedule on Day 7 or after a session with lower overall fatigue. Do not add cardio before leg sessions.

Phase Three (Weeks 9–12)

Low-impact — incline walk, stationary bike or easy elliptical

RPE: 3–4

Keep cardio minimal during the peak and consolidation phases. Recovery quality takes priority.

Target 8,000–10,000 steps per day. Daily walking supports circulation, glycogen utilisation and recovery without adding training stress.

Training Rules and Progression

Progressive Overload Method

  • Apply the double-progression method to all exercises with a repetition range.
  • Increase repetitions before increasing weight within the prescribed range.
  • When all sets reach the top of the rep range with 1–2 RIR, add the smallest increment.
  • Return to the bottom of the rep range and build back up with the new weight.
  • Typical increments — barbell: 2.5 kg; dumbbells: 2 kg; cables and machines: one stack increment.
  • On superset pairs, progress each exercise independently — do not adjust both in the same session.
  • Deload weeks: reduce to 80–85% of the previous week's working weight and 3–4 RIR throughout.

General Training Rules

  • Complete 2–4 progressive warm-up sets before the first compound exercise of each session.
  • Do not skip warm-up sets — they are essential for both injury prevention and performance.
  • Supersets must be performed back-to-back with the prescribed rest between exercises.
  • Do not substitute exercises without good reason — consistency in exercise selection drives progress.
  • Record every session including weight, reps and RIR for every working set.
  • Day 7 is complete rest or very light activity only. No structured resistance training.
  • Stop any exercise immediately if sharp, sudden or worsening joint pain occurs.
  • Classic bodybuilding aesthetics are built through controlled, consistent training over months — not maximum effort in every session.
